The Sleep Number That Actually Matters

Most people tracking their sleep are watching the same few numbers: hours logged, time to fall asleep, maybe how many times they woke up.

But there’s a metric that reveals far more about the quality of your rest than any of those — and it has nothing to do with how long you were in bed.

It’s called heart rate variability, or HRV.

And if you’ve ever woken up after a full night’s sleep feeling completely unrested, understanding HRV might be the missing piece.

What Is Heart Rate Variability?

HRV measures the variation in time between consecutive heartbeats. This might seem like a strange thing to track — shouldn’t your heart beat at a steady, consistent pace?

Not exactly. A healthy heart doesn’t beat like a metronome. The intervals between beats vary slightly with every breath and every shift in your body’s demands. That variability is a good sign. It means your autonomic nervous system — the system that governs your body’s automatic functions — is flexible and responsive.

  • Low HRV means your heartbeat is more rigid and uniform.

Your Nervous System Has Two Modes — and Only One Restores You

  • Sympathetic (“fight or flight”) — activated by stress, threat, stimulation, and exertion. This state prepares you to respond, react, and perform.
  • Parasympathetic (“rest and digest”) — activated during safety, calm, and recovery. This state is responsible for repair, restoration, and deep sleep.

When you sleep, the goal is for your nervous system to shift predominantly into parasympathetic mode. That’s when growth hormone is released. That’s when your immune system consolidates. That’s when your brain clears metabolic waste through the glymphatic system.

But for many people — particularly those under chronic stress, dealing with unresolved physical tension, or living in a state of persistent low-grade anxiety — the sympathetic system never fully stands down. The body lies still, but internally it’s still braced. Still scanning. Still “on.”

HRV captures this perfectly. People with low overnight HRV are sleeping through the night in sympathetic overdrive.

They’re physically present in bed, but physiologically, they never arrived at rest.

What Causes Low HRV During Sleep?

Several factors suppress HRV overnight — many of which are addressable:

  • Chronic stress and cortisol dysregulation. When cortisol patterns are off — too high at night, too flat in the morning — the nervous system stays activated around the clock. This is one of the most common drivers of low overnight HRV, and is often identifiable through functional testing.
  • Alcohol. Even moderate evening alcohol reliably suppresses HRV. It may help you fall asleep faster, but it fragments sleep architecture and keeps the nervous system from fully downregulating.
  • Inflammatory load. Systemic inflammation — whether from gut dysfunction, metabolic imbalance, or chronic infection — keeps the immune and nervous systems in a low-level state of activation that shows up directly in HRV data.
  • Unresolved emotional and physiological stress. The nervous system doesn’t distinguish well between physical and psychological threat. Unprocessed stress patterns — from overtraining, emotional load, or past trauma — can keep a person locked in sympathetic dominance even during sleep.
  • Blood sugar instability. Nighttime glucose crashes trigger cortisol, which spikes the sympathetic system. This is a major and under-recognized contributor to low HRV overnight.

How to Know If Your HRV Is Affecting Your Sleep

You don’t necessarily need a wearable device to suspect your nervous system is the problem — though devices like the Oura Ring, WHOOP, and Apple Watch do measure HRV and can be genuinely informative.

Signs that your nervous system may be stuck in sympathetic mode during sleep:

  • You wake feeling unrefreshed regardless of how long you slept
  • You grind your teeth or clench your jaw at night
  • You wake up with a racing heart or feeling immediately anxious
  • You feel more tired after a weekend of “catching up” on sleep
  • Your energy is better on high-activity days than rest days
  • You feel “wired but tired” — exhausted but unable to truly relax

These are patterns worth paying attention to. They’re not personality traits. They’re signals from a nervous system that has learned to stay in overdrive — and hasn’t been given the right support to shift out of it.

Improving HRV isn’t about any single intervention. It’s about reducing the total load on the nervous system while actively building parasympathetic capacity. That looks different for everyone, but common levers include:

  • Targeted nervous system regulation practices (breath work, vagal toning)
